It's generators humming at 2 a.m., wedding dhols three streets over, a mosque loudspeaker check before Fajr, a family of six sharing two rooms, and load-shedding heat that makes the fan useless the moment the power cuts. Good sleep advice from Western blogs rarely accounts for any of this. Here is a realistic approach built for how we actually live.

How Much Sleep Do You Actually Need?

The numbers are well established by sleep researchers and repeated by bodies like the US CDC and the NHS:

  • Adults (18–64 years): 7–9 hours per night. Anything under 6 on a regular basis is linked to higher risk of high blood pressure, weight gain, and poor concentration.
  • Older adults (65+): 7–8 hours, often lighter and more broken — this is normal ageing, not necessarily insomnia.
  • Teenagers (14–17): 8–10 hours — a real problem when school starts at 7:30 a.m. and homework or phone scrolling runs past midnight.
  • School-age children (6–13): 9–11 hours.

One myth worth killing: "catching up" on weekends doesn't undo weekday sleep debt. Sleeping 5 hours on weekdays and 11 on Friday-Saturday still leaves you groggy and disrupts your body clock further. Consistency matters more than any single long night.

Fixing the Noise Problem Without Expensive Gear

You don't need imported soundproofing to cut noise meaningfully.

  • Foam earplugs (sold cheaply at most pharmacies and Daraz) cut 20-30 decibels — enough to turn a generator's drone into background hum. Roll them thin, insert, let them expand.
  • A box fan or table fan on low creates steady white noise that masks sudden sounds (a car horn, a dog barking) better than silence does — sudden changes wake you, not constant sound.
  • Heavy curtains or a folded quilt over the window block both light and a surprising amount of street noise, especially traffic and rickshaw horns.
  • Move the bed away from the shared wall or window if a family member's room, TV, or the street side is louder. Even two feet of distance helps.
  • If sharing a room with siblings or children, agree on a "lights and phones off" time as a household rule rather than an individual one — noise discipline only works when everyone commits.

Beating the Heat and Load-Shedding

  • Pre-cool the room before the scheduled outage, not after — run the AC or cooler an hour before you sleep so the walls and mattress are already cool.
  • A wet cloth or spray bottle of water on your neck and wrists cools you fast when the power goes and the fan stops — evaporation pulls heat off skin quickly.

A Realistic 45-Minute Wind-Down Routine

  • 60 minutes before bed: dim the main light, switch to a lamp or low bulb — bright tube lights delay melatonin release.
  • 45 minutes before bed: put your phone on charge across the room, not next to the pillow. Scrolling in bed is the single biggest reason educated urban Pakistanis report poor sleep.
  • 30 minutes before bed: a warm (not iced) drink — milk, chamomile if available, or plain warm water. Avoid tea or coffee after Maghrib.
  • 15 minutes before bed: set out earplugs, adjust the fan or cooler, and do a short body-scan breathing exercise — inhale 4 seconds, hold 4, exhale 6. This lowers heart rate faster than lying still worrying.
  • In bed: keep the room as dark as your curtains allow. If you wake for load-shedding or noise, don't check the time or your phone — that fully wakes the brain. Just resettle.

Kitni neend chahiye: Balighon (18-64 saal) ko 7-9 ghante chahiye. Buzurgon ko 7-8 ghante, halke aur toote hue neend normal hai. Teenagers ko 8-10 ghante aur bachon ko 9-11 ghante chahiye. Weekend par "puri kar lena" is idea kaam nahi karta — jitna consistent routine hoga utna behtar.
